You don’t need new recipes to double your fiber — you need swaps and add-ins that hide inside meals you already make.
Swaps
- White bread → whole-grain bread (+2–3 g per slice)
- White rice → half white, half brown or barley (start 50/50; nobody notices)
- Regular pasta → chickpea or whole-wheat pasta (+4–6 g per serving)
- Chips → air-popped popcorn (+3 g per bowl)
- Juice → the whole fruit (the fiber is what juice removes)
- Flour tortillas → corn or whole-wheat tortillas
Add-ins
- A tablespoon of chia or ground flax into yogurt, oatmeal, or smoothies (+4–5 g)
- A rinsed half-can of beans into any soup, chili, salad, or pasta sauce (+6–7 g)
- A handful of frozen peas or spinach into anything simmering (+3–4 g)
- Berries on breakfast instead of (or alongside) banana (+4–8 g)
- Leave the skin on potatoes, apples, pears, and cucumbers — the skin is where much of the fiber lives
- Snack on a small handful of almonds or roasted chickpeas instead of crackers
Stack them gradually
Pick two of these this week, two more next week. Each swap is worth a few grams, and four or five together typically add 12–18 grams a day — enough to take most people from “half the target” to “on target” without one new recipe.
